Foam Roller Dead Bug
IntermediateSupine dead bug exercise performed on a foam roller for an added core stability challenge on an unstable surface.
Setup instructions
Place the foam roller lengthways on the mat and lie supine along it. Balance with the spine neutral and arms extended to the ceiling. Engage the core firmly before beginning.
Breathing cues
Exhale to extend. Inhale to return.
Movement steps
- 1Inhale to prepare.
- 2Exhale to lower one arm overhead and the opposite leg to hover above the floor simultaneously.
- 3Keep the spine neutral and the roller balanced.
- 4Inhale to return the arm and leg to the start.
- 5Alternate sides with control.
Common mistakes
Arching the low back on the extension; rolling off the roller; rushing the movement; holding the breath; extending the arm and leg without core connection.
Safety notes
Master the mat dead bug before attempting the roller version. Keep the core firmly engaged throughout. Stop if balance cannot be maintained.

FAQs
Is Foam Roller Dead Bug suitable for beginners?
No. It is an intermediate exercise that requires confident mat dead bug control first. The roller adds significant instability that demands more core strength and coordination than the floor version.
What muscles does Foam Roller Dead Bug work?
The deep abdominals and transverse abdominis work intensely to maintain the neutral spine on the unstable roller. The shoulder stabilisers manage the arm extension and the hip flexors assist the leg position.
What is Foam Roller Dead Bug good for?
It is an excellent progression for clients who have mastered the mat version and need a greater core challenge. The roller's instability forces a deeper stabilising response without adding external load.
How does Foam Roller Dead Bug differ from the mat version?
The mat version provides a fixed, stable surface that makes maintaining neutral spine straightforward. On the roller, any deviation from neutral immediately shifts balance, creating an involuntary stabilisation demand that makes the core work much harder.
